Ginger-Garlic Sesame Tofu with Broccoli over Brown Rice
Golden-crisped tofu cubes tumbled with charred broccoli and sweet red pepper in a glossy ginger-garlic sesame glaze, spooned over nutty brown rice and scattered with toasted sesame seeds and scallion.
Why it works
Firm tofu delivers around 20 grams of complete, leucine-rich plant protein per serving to support muscle repair and strength, while brown rice adds slow carbohydrate to replenish glycogen. Broccoli and red pepper contribute potassium, vitamin C, and sulforaphane precursors, and the sesame and tamari-forward sauce keeps sodium moderate while soy isoflavones and soluble fiber support healthy LDL cholesterol and endothelial function.
Draws on cardiovascular cohort and DASH-style evidence linking soy protein, whole grains, and cruciferous vegetables to improved lipids and blood pressure, and on legume- and soy-forward dietary patterns associated with better long-term heart health.
Ingredients
- 300 g firm tofu, pressed and cut into 2 cm cubes
- 180 g cooked brown rice (about 90 g dry)
- 250 g broccoli florets
- 1 red bell pepper, sliced into strips
- 2 tbsp gluten-free tamari
- 1 tbsp toasted sesame oil
- 1 tbsp fresh ginger, grated
- 3 cloves garlic, minced
- 1 tbsp sesame seeds, plus 2 scallions sliced, to finish
Method
- Toss the pressed tofu cubes with 1 tsp of the tamari, then pan-fry in half the sesame oil over medium-high heat for 6 to 8 minutes, turning, until golden and crisp on all sides; set aside.
- Add the remaining sesame oil to the pan and stir-fry the broccoli and red pepper for 4 to 5 minutes until crisp-tender and lightly charred, adding a splash of water to steam if needed.
- Stir in the ginger and garlic and cook 30 seconds until fragrant, then return the tofu with the remaining tamari and toss to coat in the glaze.
- Divide the warm brown rice between two bowls, top with the tofu and vegetables, and finish with toasted sesame seeds and sliced scallion.
