Why it works
Walnuts supply ALA, the plant omega-3 linked to brain health, alongside polyphenols that curb neuroinflammation and oxidative stress. Brown lentils add slow-digesting fiber, folate, and plant protein that steady blood glucose, while tomatoes contribute lycopene and the soffritto of onion, carrot, and garlic layers in additional antioxidants tied to healthy aging.
Evidence
This dish mirrors the MIND and Mediterranean patterns, which emphasize legumes, whole grains, and nuts and are associated in large cohort studies with slower cognitive decline and greater longevity.
Ingredients
- 160 g dried whole-wheat spaghetti
- 60 g walnut halves, finely chopped and toasted
- 1 can (400 g) brown or green lentils, drained and rinsed (about 240 g)
- 1 can (400 g) crushed tomatoes
- 1 small onion, finely diced (about 120 g)
- 1 medium carrot, finely diced (about 80 g)
- 3 garlic cloves, minced
- 2 tbsp extra-virgin olive oil
- 2 tsp dried oregano and a handful of fresh basil
Method
- Toast the chopped walnuts in a dry pan over medium heat for 3 to 4 minutes until fragrant, then set aside. Bring a large pot of salted water to a boil for the pasta.
- Warm the olive oil in a wide skillet over medium heat and cook the onion and carrot for 6 to 7 minutes until soft, then add the garlic and oregano and cook 1 minute more.
- Stir in the lentils, crushed tomatoes, and toasted walnuts. Simmer gently for 12 to 15 minutes, adding a splash of pasta water if it thickens too much, and season with salt and pepper.
- Cook the whole-wheat spaghetti until al dente, drain, and toss with a little of the sauce. Plate the pasta, spoon the bolognese over the top, and finish with torn fresh basil.
