Why it works

This bowl stacks two of the strongest satiety levers at once: about 30 g of protein from tuna and beans triggers the protein-leverage response that dampens appetite, while the cannellini beans contribute viscous soluble fiber that slows digestion. The raw fennel, celery and arugula add water and chewing volume for a low energy density (~0.9 kcal/g), and olive-oil monounsaturated fat prompts cholecystokinin release that reinforces fullness without a heavy calorie cost.

Evidence

Reflects the Mediterranean diet's pairing of legumes, lean seafood and extra-virgin olive oil, a pattern linked in trials such as PREDIMED to better cardiometabolic outcomes.

Ingredients

  • 2 cans (5 oz each) albacore tuna in water, drained
  • 1 can (15 oz) cannellini beans, drained and rinsed
  • 1 small fennel bulb, quartered and thinly shaved
  • 2 celery stalks, thinly sliced
  • 1/4 small red onion, thinly sliced
  • 4 cups baby arugula
  • 2 tbsp extra-virgin olive oil, juice of 1 lemon, 1 tsp Dijon mustard
  • 2 tbsp chopped parsley, salt and cracked black pepper to taste

Method

  1. Whisk the olive oil, lemon juice, Dijon, a pinch of salt and plenty of black pepper into a dressing in a large bowl.
  2. Add the drained beans, tuna, shaved fennel, celery and red onion; fold gently so the tuna stays in flakes rather than mashing.
  3. Let it sit 5 minutes for the flavors to meld and the beans to absorb the dressing.
  4. Pile the arugula onto two plates, spoon the tuna-bean mixture over the top, and finish with chopped parsley and an extra crack of pepper.
