Sardine, Lemon and Parsley Open Sandwich

Why it works

One tin of sardines carries more EPA and DHA than you'll manage most weeks any other way, at a price and a shelf life that make it the practical answer rather than the aspirational one. Those fatty acids are the substrate for the resolvins that actively end an inflammatory response, and they are incorporated into neuronal membranes, which is the cognitive half of the case. Because sardines are canned whole, the soft bones bring calcium and the flesh brings vitamin D, both of which are largely lost when a larger fish is filleted. Rye rather than white bread is the fiber decision: rye's arabinoxylan gives a lower glycaemic response than wheat at the same weight.

Evidence

Two portions of oily fish a week is the level most national guidelines converge on. Small oily fish sit low in the food chain, so the mercury concern that attaches to tuna and swordfish largely does not apply. Rye and post-meal glucose has consistent trial support.

Ingredients

  • 2 x 120 g tins sardines in olive oil, drained
  • 4 slices dark rye bread
  • 1 lemon, zested and juiced
  • 1/2 small red onion, very finely sliced
  • A large handful parsley, chopped
  • 1 tbsp capers, rinsed and chopped
  • 1 tbsp extra-virgin olive oil
  • Freshly ground black pepper

Method

  1. Mash the sardines roughly in a bowl with the lemon juice, capers and half the parsley. Leave some texture; a paste is a worse sandwich.
  2. Toast the rye if you like it firm. It will hold the topping better either way if it is not warm.
  3. Spread the sardine mix across the slices.
  4. Top with the red onion, the rest of the parsley, the lemon zest, a thread of olive oil and a lot of black pepper.
