Tuna and White Bean Smash on Rye
Flaked tuna, mashed with creamy cannellini beans, lemon, and a little olive oil, piled onto a dense slice of rye. Straightforward, no fuss, does the job.
Why it works
Canned tuna is a complete, leucine-rich protein that also carries creatine, the compound naturally found in animal muscle tissue that directly fuels the phosphocreatine energy system used in strength work. Cannellini beans and rye add slow, high-fiber carbohydrate to top off glycogen, and the olive oil plus tuna's own omega-3s bring unsaturated fats that support a healthy lipid profile. The beans' soluble fiber and potassium do their own work for blood pressure.
This builds on Mediterranean-diet evidence for oily fish, legumes, and olive oil, plus the role of dietary creatine from fish and meat in supporting high-intensity performance.
Ingredients
- 1 can (100 g drained) tuna in water, drained
- 1/2 cup (80 g) canned cannellini beans, rinsed and drained
- 1 slice dense whole-grain rye bread (about 45 g)
- 1 tbsp plain Greek yogurt
- 1 tsp extra-virgin olive oil
- Juice of half a lemon, plus salt and cracked black pepper to taste
Method
- In a bowl, mash the cannellini beans coarsely with a fork, leaving some texture.
- Add the drained tuna, Greek yogurt, olive oil, and lemon juice, then mix and season with salt and pepper.
- Toast the rye bread and pile the tuna-bean smash on top.
- Finish with extra cracked pepper and a squeeze more lemon if desired.
