Why it works

Oily sardines are one of the richest sources of EPA and DHA omega-3 fatty acids around, which lower triglycerides and support healthy blood vessel function, and their soft edible bones hand you calcium and vitamin D most fish can't. Avocado adds monounsaturated fat and potassium that help improve your LDL-to-HDL ratio. Whole-grain rye brings viscous beta-glucan and arabinoxylan fiber that blunts the glucose spike and helps lower cholesterol. Lemon and dill do the seasoning instead of salt, so sodium stays in check without anyone missing it.

Evidence

This draws on Mediterranean-diet and AHA evidence for oily-fish omega-3s reducing triglycerides, plus DASH's emphasis on whole grains and potassium-rich unsaturated fats.

Ingredients

  • 1 slice dense whole-grain rye bread
  • half a 3.75 oz tin sardines packed in olive oil or water, drained
  • 1/4 medium ripe avocado
  • 1 tsp fresh lemon juice, plus a wedge to serve
  • 1 tbsp chopped fresh dill
  • Cracked black pepper to taste
  • Pinch of chili flakes (optional)

Method

  1. Toast the rye bread until crisp.
  2. Mash the avocado with the lemon juice and a good grind of black pepper, then spread it over the toast.
  3. Lay the drained sardines on top and break them gently with a fork so they spread across the slice.
  4. Shower with fresh dill and optional chili flakes, add a squeeze of lemon from the wedge, and serve immediately.
